<blockquote><p><em>&#8220;Graeme&#8230;  I have been listening to you for the past two years ago and learned so much while i have been biking and running.  I find your shows inspirational and informative!!  I think you last four shows have been your best yet (about the art of war, epic rides and stuff to make the bike go farther).  I did my first Ford Ironman last Saturday (St George).  1700 started the race and about 1000 finished.  Roughly 15 mintues into the swim, the wind picked up and I experienced waves up to about 5 feet tall in the lake.  It was epic!!!  I was thinking of your podcast regarding epics and was loving every minute of it!!!  My swim time was way slower than I normally am (1:20 for the 2.5 miles) but I had no idea meanwhile that there were upto 40 mph winds making boats fill with water, flipping kayaks over, and blowing around the swim markers making it impossible to know the direction to swim.  All that was needed was Jonah and the whale!!!  Anyways, thanks again.  PS my time was 13:30 and beat sundown.&#8221;<strong>&#8211;Greg Noble. </strong></em></p></blockquote>

<p><strong>QUESTION: </strong> <em>&#8220;Graeme, I have a goal this year of dropping 25 lbs and getting back to my college weight and competitive racing.  Like I was BEFORE KIDS!  Anyway,  I&#8217;ve used your <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank">CYCLO90 Base program with the HIT 30 sessions</a> and dropped over 6 lbs on both training blocks 1 and 2 (down 15 lbs so far) I&#8217;m motivated to be over halfway to my goal.  However, I have moved to the new <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">CYCLO90 In-Season</a> and am concerned if I can keep the pace up with the harder training AND continue to drop weight.  I don&#8217;t want to starve myself, as I have tried that in the past and failed miserably.  Is there a suggestion you have for me as to how to continue to drop the weight AND not bonk out on my harder rides.  I&#8217;m in <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html">wk 1 of the C90 Road Race plan</a> and it&#8217;s kicking my butt and I have several races coming up in the next 10 weeks and I need advice!  Thanks for any help, I eagerly await.&#8221;<strong>&#8211;Benjamin Lang</strong></em></p>

<p><strong>ANSWER:</strong>  Ben, it sounds like you&#8217;re doing great so far!  Your motivation and &#8220;want&#8221; to improve are your best weapons to continue to get more results, regardless of my programs.</p>
<p>That being said, I do have some suggestions for you and they involve the specific combination of my <a title="Cyclo-FUEL Nutrition Plan" href="http://cyclo-club.com/products/item73.cfm" target="_blank">Fat-Loss Menu Plans</a> from Cyclo-FUEL and the training from CYCLO90.  To get the weight down further and keep the performance going up requires BOTH proper training and proper nutrition.  It is the COMBINATION of what I am about to share with you that makes all the difference.  Not just the training OR the nutrition&#8211;IT&#8217;S THE FORMULA OF BOTH!</p>
<p><strong>NOTE: </strong> I have two different formulas to share and for most of you, formula 1 is best.  Formula 2 is only for people who have used C90 BASE and &#8220;advanced&#8221; into the CYCLO90 In-Season Systems, which are much tougher and require more fitness to achieve ongoing results.</p>

<p>OK, much like FORMULA 1 from above, I will be combining my <a title="Cyclo-FUEL Nutrition Plan" href="http://cyclo-club.com/products/item73.cfm" target="_blank">Cyclo-FUEL Fat-Loss Menu Plans</a> and tactics along with your CYCLO90 In-Season Training.  However, it&#8217;s important to note that the <a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">C90 IN-SEASON Road and/or MTB Systems</a> are HARDER then the C90 Base program, and as such you MUST be willing to trim back some of the training on the fat-loss weeks for best effects.  Meaning, if you have to drop 20% of the training from any of the fat-loss weeks, you&#8217;re ON OK!</p>
<p>Also, since the In-Season plans are all about BUILDING and TAPERING for potential races, events, centuries, etc you MUST keep in mind that training volume will be up in weeks 2 and 3, and as such I will move you into FUEL Maintenance and Performance Menu Plans for OPTIMIZED metabolism AND performance!  YES, you will more then likely continue to DROP WEIGHT, even in Performance Fueling as the training load will be HIGH.  If you decide to continue to use FAT-LOSS as you build futher into the IN-SEASON Plans, then expect to see a DROP in performance.  TRUST ME.</p>

<p>1.  Address both your CORE and your BACK 2-3x week in a variety of FUNCTIONAL METHODS to build dynamic strength for the bike.  The &#8220;functional nature&#8221; of the workouts are more important then just a nicer looking body.  These workouts have MORE VALUE in-season then they do off-season and for most, FLEXIBILITY is of greater or equal value to strength!  Both need to be addressed, ongoing and progressive.  Never forget that.</p>

<p>Singlespeed mountain biking is so much fun and has really helped me become a better cyclist over-all with it&#8217;s simplicity and &#8220;connection&#8221; to the bike.</p>
<p>It reminds me of when I was a kid on my BMX, trolling around town and transporting myself everywhere&#8211;with only ONE GEAR, spinning really fast on the downhills and muscling up the uphills.  I LOVED IT THEN, I LOVE IT NOW.</p>
<p>Now of course I love it for it&#8217;s TRAINING VALUE for other forms of cycling and triathlon and have constantly encouraged my readers and customers to experience WHY.</p>
<p>Many of you have experienced my affinity and belief of singlespeed training in my recent Cyclo-HIT 30 Minute Workouts, like &#8220;Singlespeed Strength Breakthrough&#8221;, &#8220;Singletrack Attack!&#8221; and &#8220;The Climbing Wall&#8221;.  These workouts were integral in my success yesterday as I&#8217;m not a great skill level mountain biker, but I had ALL THE SPECIFIC FITNESS I knew I would need to compete using the HIT workouts.  (<a title="Cyclo-HIT 30 Minute DVD's" href="http://cyclo-core.com/HIT30-COUPON"><strong>6 HIT 30 DVD&#8217;S on Special with 50%OFF.  limited</strong></a>)</p>
<h4>MY MAIN OBJECTIVES:</h4>
<p>My main goals this year are actually XTERRA or off-road triathlon and I needed a tough MTB event in advance of my first XTERRA of the year, &#8220;King of the Hill&#8221;, next weekend down in New Jersey.</p>
<p>One thing I know about XTERRA is that mountain biking skills and THRESHOLD sustainability are a HUGE ASSET to compete well in those events, even if you&#8217;re not a great swimmer or runner, which I am not.</p>
<p>So, this year a bunch of my more &#8220;zealot&#8221; singlespeeder friends and I decided to register for the singlespeed only race, Singlespeed-A-Palooza, now in it&#8217;s 4th year (I Think) and has quickly become a cult classic for growing trend of both mtb and singlespeed.</p>
<h4>Mountain Biking has Soul</h4>
<p>If you&#8217;ve never been to a MOUNTAIN BIKE event, you&#8217;re missing out!</p>
<p>Not only is the attitude more like family and less &#8220;in your face&#8221; then road racing, it&#8217;s also just a more &#8220;organic feel&#8221; and I for one, like that.  Especially yesterday at SSAP, the &#8220;soul&#8221; of the riders is more evident as we&#8217;re all riding like kids, doing all we can, no matter where we placed.  The after party is more whimsical and relaxed.  It&#8217;s more about riding your bike.</p>
<p>Not to mention that there&#8217;s lots of free beer at the finish and hell, they even had free beer on the race course if you wanted to partake, which I didn&#8217;t&#8230;UNTIL AFTER;)</p>
<h4>PEAKING + SICK = CONCERNED</h4>
<p>I have been training VERY HARD over the past several months using <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank"><strong>CYCLO90 BASE</strong></a> and then moving into <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank"><strong>CYCLO90 In-Season MTB XC</strong></a>.  I have already won a Duathlon this year and was looking to continue my confidence building with SSAP and finish my form for my upcoming XTERRA.</p>
<p>My fitness has been at an all time high with my Threshold reaching 330 WATTS in the past few weeks and my MTB skills improving with more time on the bike.</p>
<p>Of course, I was tapering for this event and using shorter, higher intensity workouts as advised in my plans and from this <a title="HIT PEAK WORKOUT SINGLESPEED" href="http://cyclo-core.com/PEAK-WORKOUT" target="_blank"><strong>PEAK HIT VIDEO TIP</strong></a> I gave last week and in my <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html"><strong>C90 IN-SEASON PLANS</strong></a>.  But, life being life I wound up sick the last 48 hrs prior to yesterday&#8217;s event with a massive head cold, brought on by my allergies.  I was bedridden on Saturday, praying I could recover for Sunday.</p>
<p>Luckily I managed good sleep before departing (rare before a race for me) for the race at 530, ate my oatmeal an eggs (3 hrs prior to start) and drove with my buddy Todd to the venue, only to feel very tired when we arrived, BUT excited to be there and &#8220;loopy&#8221; from my head cold.  But hey, sometimes loopy is not a bad thing;)</p>
<p>An absolute gorgeous day, that started cold, but continued to warm by the minute allowing me and others to remove our arm and leg warmers to race.  We heard the course was at PEAK SPEED conditions, which it sure was&#8211;it was gonna be a FAST DAY and everyone knew it.  WOW, what a course!</p>
<h4>&#8220;HOLE SHOT&#8221;</h4>
<p>In singlespeed, gear choice + leg strength + leg speed is everything and I had tested and tried several gear options in my training and wound up deciding on a risky 34&#215;19 gear ratio, running a ROTOR Q-Ring in the front, acting more a like a 36 tooth ring!</p>
<p>Yah, a BIG GEAR, but one I knew I could turn over and would offer me a big advantage in the flats with my road fitness, which it did, right from the start.</p>
<p>It&#8217;s a dirt road start with 90 riders per category, all trying to &#8220;hole shot&#8221; the front of the group to make it to the tight singletrack, so you don&#8217;t get stuck behind other riders, trying to pass.  I hate hole shots by the way, as I suck at too much intensity too fast, but I knew if I wanted to compete, I had to get to that singletrack in the lead group.</p>
<p>Well, not only did my bigger gear, high tension, high spin rate achieved form the <a title="Cyclo-HIT 30 Minute DVD's" href="http://cyclo-core.com/HIT30-COUPON" target="_blank">HIT 30 workouts</a> help me do that, but I had a 20 second gap on the field heading into the singletrack.  Yah, in the lead of a mtb race, not a familiar place for me and to be totally honest, I DON&#8217;T LIKE BEING IN THE LEAD in a long race, it scares me for some reason.</p>
<p>But, I opened up, let go of my fear and just rode my bike.</p>
<h4>Know Your Threshold and Use Your Brain!</h4>
<p>I held my ZONE 4 THRESHOLD and dipped into my ZONE 5 several times for the first 20 minutes of the course, willing to risk blowing up just to continue to gap the field as I knew my mountain bike skills were a potential risk compared to more experienced riders later in the race.  So, I GUNNED IT and it hurt, but it dragged only 2-3 other rides chasing me and that&#8217;s exactly what I wanted as hopefully someone knowing the course would get in front of me, allowing me to follow better lines and conserve energy for a long 27 mile SS course.  Which worked.</p>
<p>The course was one of the best mtb courses I have ever been on.  Not overly technical, but carved sweeping turns, dramatic power surges, good momentum carry through downhills, and perfect conditions.   A mountain bikers dream course, it truly is.  A few sections that had to be walked, but I had already anticipated and trained for that.</p>
<p>Midrace, I found myself battling with 3 other riders, all of which were great on their bikes as I watched them maneuver the course with good skill.  I did think however, that I had each one of them in fitness and knew if I could keep within range of each, that I would have an opportunity to nip them towards the last part of the course for the win.</p>
<p>It made me nervous, I won&#8217;t lie.</p>
<p>Unfortunately, when you are racing for podium and in a chase position, you have to begin to take on more risk and thus take faster corners, release your brakes earlier and take faster, but often more dangerous lines, which I did.</p>
<p>I was chasing the group of 3, as planned and hit a downhill corner with too much speed and washed out my front wheel and hit the deck sideways on my back into a group of rocks.  I should have smashed my face, only to be protected by my last minute reflexes of my hands.  Thank you angles!</p>
<p>I was shook up, but my adrenalin was pumping and I started to <strong><em>&#8220;pedal damn it!&#8221;</em></strong>  Thanks Niner.  I knew all I had to do was KEEP PEDALING and I could begin to get back into this game.</p>
<h4>SUFFERING</h4>
<p>As usual after a hard crash, I started easing up a bit and got more cautious into the course.  Not a god thing actually, as you begin to second guess your lines and actually put yourself into more danger.  I recovered some confidence clearing a few tough sections and decided to go as hard as I could for the last 8 miles, hoping to catch.</p>
<p>Well, I caught a lot of the expert riders from the group in front and worked with them as much as I could, but passed to continue to search out my fellow racers.  I got distracted talking for one second to another rider and we both wound up going OFF COURSE for about a minute or so, long enough to pull on of my group&#8217;s racers within podium distance of me.</p>
<p>SON OF A BITCH!!  I felt like an idiot and as such, my anger button clicked on and I slammed the gas and thank goodness, I was able to drop the would-be contender on the next hard section.</p>
<p>But, at that time and with that effort my back begin to fail on me from the crash and to be honest, my ridged fork, aluminum bike was beginning to show it&#8217;s RIGID HEAD and I began to suffer.  Not the kind of <a title="bonk riders" href="http://cyclo-core.com/BONK-RIDES"><strong>&#8220;bonk&#8221; suffer</strong></a> or lack of power, which I still had, but the sort of PAIN SUFFERING from something wrong.</p>
<p>My back was wrenched and I was begging for the finish line and nervous I would not get there.  &#8220;Three miles to go!&#8221;  Man, that was a long way off and if you have ever been going hard on a MTB, you know that 2-3 miles can feel like an eternity in tight singletrack.</p>
<p>I knew I would probably not catch the group of three, BUT I was determined to TT the finish to put in a good time.  I had come this far and was excited about all thew work I had done to get there.  So, that drove me on, harder.</p>
<p>I pulled it together and gassed it and passed about 4 more riders in the expert group at the finish and wound up sprinting full gas for the line, only to drop like a slug at the end.</p>
<p>My energy and fuel plan were spot on and only had a few minor cramps, but after the ride I could barely walk or stand as my back was totally locked from the crash and my unforgiving rear end.  Luckily, there was Advil and beer!</p>
<h4>So, how&#8217;d I do?</h4>
<p>Well, in my first ever singlespeed race I finished strong on the PODIUM in 4th and received a surprise cash prize, a t-shirt and some great beer, which is why I came in the first place, right?</p>
<p>At the keg, I ran into one of my customers, Jeffrey Steven&#8217;s who finished 9th overall against the PRO&#8217;s following our <strong><a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">CYCLO90 MTB XC System</a></strong> and is headed to PA next to qualify for Nationals later this year&#8211;good luck Jeff!</p>

<p>I get more satisfaction from my customers success then I do my own a lot of times.  But, I have to admit, I was pretty pumped about yesterday&#8217;s race.  I finally started to feel like I was getting good at something, not just mediocre anymore.</p>
<p>It&#8217;s a nice feeling and one that I hope to carry over to all my other goals this year in MTB, XTERRA, and TRIATHLON.</p>
<p>I didn&#8217;t suffer much on my singlespeed as a kid, but I do now and let me tell ya, I LOVE IT!</p>

			<content:encoded><![CDATA[<p>No cyclist really wants to &#8220;bonk&#8221; on a ride and suffer to get back home, BUT it&#8217;s one of the most POWERFUL TRAINING tools I recommend with my <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank"><em><strong>CYCLO90 Road and/or MTB Training</strong></em></a> when you are preparing to PEAK your fitness for an upcoming event, race, or epic.</p>
<p>I set up my Singlespeed Niner One9 yesterday with a MONSTER GEAR (34&#215;18) and unexpected HEAT over a very tough course for 3 hours, preparing for SingleSpeed-A-Palooza in 2 weeks.  My launching pad for my big events of the year.</p>
<p>Yah, I bonked and struggled to make it back without wanting to stop and it was exactly what I wanted to have happen.  A critical test of mental and physical toughness and the launching pad of a very rigorous set of goals from Palooza to my XTERRA King of the Hill to my 70.3 over the next 6 weeks!</p>
<h4>WATCH, and I&#8217;ll tell (and show) you why I use BONK RIDES&#8230;</h4>

<p style="text-align: center;">*I&#8217;m using this BONK RIDE approximately 2 weeks out from SingleSpeed-A-Palooza, using the <strong><span style="text-decoration: underline;"><span style="color: #ff0000; text-decoration: underline;"><a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank"><span style="color: #ff0000; text-decoration: underline;">CYCLO90 In-Season MTB XC Plan</span></a></span></span></strong> to peak my fitness and MAXIMIZE my gear and strength.  This will be the ONLY bonk ride I do between now and that goal and you can just as easily do this sort of ride with the <span style="text-decoration: underline;"><span style="color: #ff0000; text-decoration: underline;"><strong><a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank"><span style="color: #ff0000; text-decoration: underline;">C90 ROAD SYSTEM</span></a></strong></span></span> as well.</p>
<h4>Training and Nutrition Tips:</h4>
<p>1.  I suggest only using &#8220;bonk rides&#8221; of &#8220;disadvantage rides&#8221; once every few weeks along with your <a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank">CYCLO90 Base</a> and even more for your <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">CYCLO90 In-Season Road or MTB Training</a>.  This is an ADVANCED LEVEL training technique and should not be used by novice or inexperienced cyclists.</p>
<p>2.  Bonk Rides are primarily a PEAK LEVEL style training that should be used about 2-6 weeks out from your primary goal and ONLY when your body is fit enough to handle the &#8220;breakdown&#8221; during the ride.  This is NOT to be used the week prior to an important event, such as during taper.  Ideally, you want to do this sort of ride SOLO, but if you do not feel comfortable with that, then use a training partner or plan &#8220;and exit strategy&#8221; BEFORE YOU DO THE RIDE.</p>
<p>3.  Bonk Rides or in this case my &#8220;Disadvantage&#8221; was unexpected HEAT and a VERY LARGE GEAR for the terrain I was trying to overcome.  (I purposely added more gear then I will likely use for SSAP&#8211;I did this on purpose.)  This lead to the subsequent breakdown during the ride, as predicted.  However, this BREAKDOWN and  mental and physical drill of <em><strong>&#8220;JUST KEEP PEDALING&#8221;</strong></em> followed by <a title="Cyclo-FUEL Nutrition Plan" href="http://cyclo-club.com/products/item73.cfm" target="_blank">good recovery and nutrition</a> is what allows my body (AND YOUR BODY) and brain to LEARN how to overcome &#8220;walls&#8221; and &#8220;mental/physical obstacles&#8221; that are inevitable on many BIG EVENT RIDES.  This is the real PURPOSE of these bonk ides, is to condition your mind and body to OVERCOME these obstacles when it really matters.  PRACTICE!</p>

<p>4.  NUTRITION:  Usually 3-4 weeks out from a big event, I use the <span style="text-decoration: underline; color: #ff0000;"><strong><a title="Cyclo-FUEL Nutrition Plan" href="http://cyclo-club.com/products/item73.cfm" target="_blank"><span style="color: #ff0000; text-decoration: underline;">FAT-LOSS MENU PLANS from Cyclo-FUEL Nutrition</span></a></strong></span> to drop about 3-5 lbs.  (Which I have.)  I however DO NOT recommend trying a bonk ride while using the fat-loss plan from FUEL as for most, it&#8217;s just too much load.  Instead, I recommend the <a title="Cyclo-FUEL Nutrition Plan" href="http://cyclo-club.com/products/item73.cfm" target="_blank"><span style="text-decoration: underline;"><span style="color: #ff0000; text-decoration: underline;"><strong>MAINTENANCE PLAN from Cyclo-FUEL</strong></span></span></a> during this phase and then switching to the PERFORMANCE MENU PLANS from Fuel for the final week (taper) prior to your event.  This will not only help you get LIGHTER and LEANER prior to your event, but coupled with the <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank"><span style="text-decoration: underline;"><strong><span style="color: #ff0000; text-decoration: underline;">TAPER TRAINING in C90 IN-SEASON</span></strong></span></a> and the performance nutrition plan from FUEL&#8211;you&#8217;re energy stores will be at MAXIMUM for your event!</p>
<h4>Rider Review Using CYCLO90 and the Power of Bonk Rides and Recovery:</h4>
<p><em>&#8220;I also &#8220;bonked&#8221; this weekend. Much earlier than 1:20 in though. Body just felt sluggish and legs didn&#8217;t want to go anymore. Got home, did Cyclo-Recovery and Loose In-5, ate a healthier meal for dinner. <p><em>This weekend I did an EPIC ride doing to Santa Clarita Century with about 500 other riders. It was 100 miles and almost 7000 ft of climbing. Even the Strava site called it EPIC as my suffer score was 344 which is insanely high. It was very painful but I pushed through and complete the ride in 6 hrs 27 min. <p>1.  Register as a comptitor of the CYCLO90 Day Challenge.</p>
<p>2.  Post, share, comment, about YOUR TRAINING, GOALS, QUESTIONS, etc on this site, FACEBOOK, TWITTER, YOUTUBE, etc or share with your club or team or riding group to EARN POINTS.</p>
<p>3.  Different POINT VALUES will be assigned for each type of post or sharing, but you will accumulate points and once you qualify for each prize offered, you are entering RAFFLE TICKETS into the pot for each prize.</p>
<p>I.e.  If you post about your training on FACEBOOK, you earn 50 points.  If you comment on our Youtube cahnnel, on a blog post here on Cyclo-CORE, etc. you&#8217;ll earn 30-50 points.  If you did that every day for a week, you would have 500-700 points and one ticket in for the Cyclo-CLUb Team Kit raffle, each week!  Do that over the course of a month, and you&#8217;ll also have tickets in the raffle for more high value prizes, like the ROTOR Q-Rings and Veloforma Strada.</p>

<p>I just wanted to share this with you. I am your average everyday cyclist. I love to hit it hard, try and hang with the hammerheads once in a while, but for the most part, I&#8217;m a middle of the pack cyclist. I <a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank"><span style="text-decoration: underline;"><strong>ROAD and MTB</strong></span></a> and love them both.</p>
<p>I compete in about 4-5 events a year just to keep myself training throughout the year. <strong>I&#8217;ve never finished higher than 15th in ANY event ever.</strong></p>
<p>Well, I decided I wanted to make 2012 a better year for me. Try and break out above &#8220;average&#8221;. So, I got your <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank"><span style="text-decoration: underline;"><strong>CYCLO90 Base program</strong></span></a> back in December and have been training like a mad man.</p>
<p><strong>I&#8217;ve dropped over 15 pounds and I am stronger than I have ever been&#8230;EVER!</strong> Yesterday, I competed in a 6 hour solo MTB event on the 1996 Atlanta Olympics MTB course. TOUGH, TOUGH!! Can you believe it?? <strong>I WON!!!!!! I WON!!!!!</strong></p>
<p>Graeme, I&#8217;ve never been so happy!  Your training and my discipline and willpower to push harder and harder, got me my first win EVER!!!!!! Fantastic day.</p>

<p>The thing with group rides, is that most cyclists come un-prepared for the types of &#8220;higher end fitness&#8221; that is needed to do well, especially if the group is strong.  AKA, the Hammerfests!</p>
<p>Love&#8217;em or hate&#8217;em&#8211;we want to do better at them&#8211;don&#8217;t we?  Ironically enough to do group rides better, we are well served to train more specifically, without the group!</p>
<p>WHAT?!  Read on&#8230;</p>
<h4>1.  Don&#8217;t Ride with the Group Every Week&#8211;GET NINJA!</h4>
<p>I know it sounds counter intuitive, but by NOT showing up at every single group ride each week, you put yourself in a position to ride stronger and faster when you DO show up to ride.  I call this the <strong><em>&#8220;group scarcity&#8221;</em></strong> tactic.  The more scarce you make yourself, hiding from the group and <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank">working on what YOU NEED to get stronger and more efficient on the bike</a>, the more those new skills and strengths will come OUT on Group Ride day.</p>
<p>Think of it this way if you struggle to NOT ride with the group every ride, as I know many of you do.  Try to think of yourself as going on a <em><strong>&#8220;covert training operation&#8221;</strong></em>, deep undercover so no one knows what you&#8217;re up to, like a Cycling Ninja in training.</p>
<p>Each <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">ride and workout you do</a>, solo, will be like sharpening your &#8220;blades&#8221; of climbing, power, descending, and high level output.  This &#8220;covert cycling ninja training&#8221; is essential for you to acknowledge as it will FUEL YOUR FOCUS and cause an EAGERNESS to demonstrate your new skills and Ninja like abilities come GROUP RIDE DAY.  Yah, in group rides&#8211;ATTITUDE  and SELF CONFIDENCE are more important than what bike you&#8217;re riding or how many miles you&#8217;ve done.</p>
<h4>2.  Focus Your Training and Sharpen Your &#8220;Cycling Weapons&#8221;</h4>
<p>Look, if you want to ride strong with a group you&#8217;re gonna have to get UNCOMFORTABLE in your training while on your own.   Something that is not easy to do for many of us.</p>
<p>I know, I know&#8211;You&#8217;re probably saying, <em>&#8220;I get uncomfortable when I&#8217;m WITH the group.&#8221;</em></p>
<p>Yes, this may be true&#8211;but you have to remember, that the group will never help YOU deal with YOUR PAIN or SUFFERING or more importantly&#8211;what YOU NEED to focus on to improve yourself.  You, my friend, have to train yourself to suffer and overcome discomfort on your own, through specific, focused, higher intensity training&#8211;<strong>just like the Ninja.</strong></p>
<p>This means planned and specific HIGH INTENSITY TRAINING (H.I.T) sessions each week, primarily focused on the <em><strong>3 most essential basics of higher level cycling</strong></em>:</p>
<blockquote>
<ul>
<li>More <strong>MUSCULAR ENDURANCE (ME)</strong> so you can put the hammer down and tension the bike for LONGER during your rides.  If you do not have lots of ME, then prepare to get dropped on strong group rides.  PERIOD.</li>
<li>More <strong>ANAEROBIC ENDURANCE &amp; ACCELERATIONS</strong> (Zone 5 AE) Capacity to handle the short burst outut of a strong Group.  Yah, this is REALLY IMPORTANT and your long slow base miles is NOT gonna get it done.  A major staple in the new <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html">CYCLO90 IN-SEASON TRAINING for both Roadies and Mountain Bikers</a>.</li>
<li>Faster <strong>RECOVERY BETWEEN HARD EFFORTS</strong>, so after the initial acceleration you can &#8220;hang in&#8221; and be ready for the next one.  It&#8217;s one thing to do one acceleration, but you need to have REPEATABILITY, otherwise it&#8217;s off the back again for you.</li>
</ul>
</blockquote>
<h4>3.  Know Your Weaknesses (Test), then OVERCOME!</h4>
<p>Every single cyclist has a &#8220;weakness&#8221;.  Yes, even the guy or girl pounding off the front of the group has one&#8211;probably more than one.  What&#8217;s your weakness(es)?  When you KNOW your weaknesses, much like a Ninja, you can train and overcome them and turn them into STRENGTHS!</p>
<p>The first step is to determine what your weaknesses are and in general I encounter 3 WEAKNESSES most everyday cyclists have in relation to higher intensity rides, like group rides&#8230;</p>
<blockquote>
<ul>
<li><strong><em>Riding at FUNCTIONAL THRESHOLD&#8211;Your &#8220;ZONE 4&#8243;</em></strong></li>
<li><strong><em>Accelerating Above Threshold ( ZONE 5+) and then RECOVERING</em></strong></li>
<li><strong><em>Maximizing Gearing, Tension, and Leg Speed based on TERRAIN.</em></strong></li>
</ul>
</blockquote>
<p>All of these &#8220;weaknesses&#8221; can first be tested with <a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">ZONE 4, 5, and 6 Testing</a> done with various gearing and conditions.  This will allow you to not only find out what your threshold is, or how well you can accelerate past it&#8211;but more importantly, you&#8217;ll be able to TEST what gearing combo&#8217;s, leg speed ranges, and tension works best FOR YOU.</p>
<p>Much like a real Ninja, you need to master MANY WEAPONS, not just one.  The more fundamentals of cycling fitness you combine with &#8220;specific weapons of cycling&#8221;, the more likely you are to defeat your opponents.  Many times, that opponent is YOU.</p>
<p><em><strong>In regards to &#8216;TRAINING&#8217; the weaknesses out of you&#8230;</strong></em></p>
<p>The great news is that all of these common weaknesses can be overcome through more focused training and in particular H.I.T or High Intensity Trainer Sessions, focused on all of the above fitness assets.  You can work on your BASE strength and fitness with something like<strong> <a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank">CYCLO90 Base</a></strong> or you can get more specific for higher intensity cycling for in-season with the <strong><a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">CYCLO90ROAD and/or CYCLO90MTB Training</a></strong>, all utilizing my famous Cyclo-H.I.T 30 Minute workouts.</p>
<h4>BOTTOM LINE:</h4>
<p>You can ride all you want.  Do endless miles.  Perform intervals until your watch breaks.  BUT, if you do not have the ability to perform all three of the group ride fitness assets above, you won&#8217;t do well in hard group rides or races.</p>
<p>I WANT YOU to do group rides, but only because they offer you some sort of benefit to YOUR RIDING NEEDS.  Watch out for relying on the group to be your sole motivation for riding&#8211;I have seen this blow up in many riders faces.</p>
<p>Ride for you for my friend!  Enjoy getting stronger for YOUR NEEDS&#8211;then get Ninja and arrive at those great weekend hammerfests, ready to kick some tail and SMILE ALL THE WAY HOME.</p>
<p>Under your cloaked mask of Ninja, of course.</p>
<p>SIDE NOTE:  I was seriously into martial arts as a kid and reached my Black Belt when I was 15.  I use to go to three classes a week, many times begrudgingly and going through the motions.  Kinda like a lot of cyclists I encounter, showing up at all group rides, afraid of looking weak&#8211;going through the motions.</p>
<p>I had an opportunity to go to Ninja Camp right before my black belt and everything changed for me.  I was so amazed to watch how others could spend MORE TIME ALONE then with the group and excel so much.  They had to make a connection with &#8220;their needs,&#8221; first&#8211;before they could master anything.</p>
<p>We were sent out into the woods, all on our own to begin our own Ninja Training&#8211;no instructor.  I could not believe it.  I didn&#8217;t get it.  THEN, I FOUND MYSELF.  Then, I was no longer &#8220;going through the motions.&#8221;</p>
<p>I have never forgotten those lessons and hold them true in everything I do and how I work with others.  Find YOU and YOUR WEAKNESSES, alone&#8211;<strong>then you have the ability to begin mastery.</strong></p>

<h4>CYCLO90 EXAMPLE:  Old Dog, New Tricks&#8230;and a PODIUM.</h4>

<div><em>I’ve been on <span style="text-decoration: underline;"><a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank"><strong>CYCLO90 Base</strong></a></span> for just 4 weeks, and opened my racing season last Sunday with a short but hilly (&amp; very windy) road race in Kansas.  I did the same race as my season opener last year, and the improvement this year is dramatic.  Average power increase – 4%; max power increase – 18%!!  Given that I am 64 years old, any increase from year to year is pretty significant.  Scored some KOM points and took 2nd overall; in the attached pic I’m the guy in front on the first climb.  Last year at the same point in this race I was drifting backwards with my tongue hanging out.</em></div>

<p>First off, thank you!<span style="text-decoration: underline;"><a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank"><strong> Cyclo90</strong></a></span> has been a life-changer!</p>
<p>I&#8217;m relatively new to cycling. I&#8217;ve been mountain biking for fun since I was little. Last year, I purchased my first road bike &#8211; Second-hand off a guy I knew who had bought a newer bike.</p>
<p>Anyways, last summer, I spent most of my time on the bike doing what you call &#8220;junk miles.&#8221; Pedaling around, not really thinking I could get a ton of fitness benefits from the bike. As a life long soccer player, I&#8217;ve never really had issues with fitness. Sure, I&#8217;ve tried to &#8220;bulk up&#8221; by trying P90x when it was all the craze, but with my genetics, there wasn&#8217;t much of a chance for me to &#8220;bulk up.&#8221;</p>
<p>Living in Michigan, my first road bike season moved indoors around October. The guy I had purchased my bike from had recommended The Sufferfest dvds for off-season training. So, I bought into it figuring I&#8217;d been riding with this guy over the summer and he was kicking my ass, he probably knows a thing or two. Although, visually and entertaining, <a title="The sufferfest" href="http://sufferfest.com" target="_blank">The Sufferfest videos</a> were good. But, I found myself lacking the discipline when it&#8217;s a video telling me to pick of the pace (compared to you struggling along with me) and usually did not complete an entire video.</p>
<p>Being in front of a computer all day does have it&#8217;s benefits. I started Googling around, trying to find more off-season training techniques, both in cycling and strength. Which lead me to your youtube channel. I&#8217;ll be honest, I was a skeptic at first. &#8220;There&#8217;s no way I will be keeping up with other riders after only doing 30 minute rides,&#8221; I thought. Wow, was I wrong! I bought the Cyclo90 program after you offered the Zone 4 FTP Testing. I also began listening to the &#8220;Everyday Cyclist&#8221; podcast, some of the episodes multiple times!<br />
I am now into Week 6 (Block 1), and am seeing and feeling results I never expected. Like I said, I had been a soccer player all my life and never felt like fitness was an issue. But in just the 6 weeks, I have lost the extra &#8220;pudge&#8221; around the waist, and replaced it with core-muscles I&#8217;ve never seen on myself.</p>
<p>Sorry to bore you with my life story, but here&#8217;s why I really wanted to send you this testimony. While training this winter, I wanted to find a more consistent group to ride with. The University I attend (Oakland University, Rochester, MI), did not have any sort of Club or Team. I was in contact with a professor who was willing to &#8220;advise&#8221; the club, if I was willing to lead. Two Months later, I am now the President of an official University club. I&#8217;ve never really been a leader or had the passion to lead a group until now, and I think it&#8217;s the love in the bike that you have given me by showing me that &#8220;everyday cyclists&#8221; can get results with a little effort and intensity. Our club finally caught a break in the strange Michigan weather (65degrees with 25mph winds&#8230;) and was able to organize our first Group Ride yesterday (3/7).</p>
<p>Last year, during any group ride I joined, I was constantly getting dropped or would be burnt-out about 3/4 of the planned route. Yesterday, I led the ride the entire time. I was blown away by how my body felt and reacted &#8211; even into the 25mph headwind. After leading the group ride the entire time, I received some questions on <em><strong>&#8220;WHAT THE HECK?&#8221;</strong></em> had I been doing in the off-season. I was honest, and became a &#8220;spokes-person&#8221; for your program &#8211; which I rarely do with anything! Safe to say, I probably sold a few of your programs last night.</p>
<p>I made sure to take advantage of your <span style="text-decoration: underline;"><em><strong><a title="CYCLO90 In-Season Training for Road and MTB" href="http://cyclo-club.com/C90-INSEASON.html" target="_blank">&#8220;Special Offer&#8221; on the In-Season program</a></strong></em></span> yesterday &#8211; no hesitation this time!! Based on your podcast recommendations, I plan to finish the Base Cyclo90 before going into the In-Season program. I look forward to the Cyclo90 Challenge. After seeing the results that I have, in just 6 weeks, I would love to show off a Cyclo90 Challenge team kit!  Thanks for doing what you do, my friend!</p>

<p>When my wife and I decided it was best for us to deliver our first child at home, by ourselves&#8211;they all said <strong>&#8220;YOU&#8217;RE NUTS!  You can&#8217;t do that.  IMPOSSIBLE.&#8221;</strong></p>

<p>I&#8217;ll leave out this individuals name, as he left it out for me as well.  By the way, I get emails like this about 3-5 times a week.</p>
<p><strong>IS HE RIGHT?  Well, yes and no.</strong></p>
<p>YES, this is me filming <a title="Triathlon Core Workouts TRICORE10" href="http://tricore10.com" target="_blank">TRICORE10 workouts</a> and in final stages for my Half Ironman last year, at an all time adult low for my weight since my body building days, yet still about 170-172 pounds.  Yah, I&#8217;m heavy and No&#8211;I&#8217;m not built like a cyclist or triathlete &#8220;should look like.&#8221;</p>

<blockquote><p><strong>FACT:</strong>  I, like many of us, am not built &#8220;like a cyclist.&#8221;  That is obvious.  I have to work very hard to keep my weight from climbing and NO, I do not lift weights anymore.  I have been off weights for the past 5 years, other than the use of <a title="Cyclo-CORE 2.0 Workouts (DVD and Download)" href="http://cyclo-core.com/2011/12/cyclo-core-2-0-workouts-dvd-and-download/" target="_blank">Cyclo-CORE 2.0</a> and <a title="Triathlon Core Workouts TRICORE10" href="http://tricore10.com" target="_blank">TRICORE10</a> for my Core and Functional Training to maintain <a title="Cycling Training Program" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank">CYCLING</a> and <a title="Triathlon Training System" href="http://cyclo-club.com/TRIPLAN4P-Special.html" target="_blank">TRIATHLON SPECIFIC STRENGTH</a>.</p>
<p><strong>FACT: </strong> No matter how much training I do, how many <a title="CYCLO90 Training for Cyclists" href="http://cyclo-club.com/CYCLO90-SPECIAL.html" target="_blank">HIT workouts</a> I perform, or how many changes in my diet I make&#8211;<em>I will still never be &#8220;built like a cyclist.&#8221;</em>  At least in the way that many of us have been conditioned to BELIEVE a cyclist should look like.</p>
<p><strong>FACT:</strong>  I can not apologize for who I am or how my body is designed, just like you can&#8217;t.  And the best we can do is make the most of what we are given and turn these mythical &#8220;WEAKNESSES&#8221; into our &#8220;GREATEST STRENGTHS!&#8221;</p>
<p><strong>PERSONALLY: </strong> I got in the best shape of my life last year and hope to repeat that again and STILL I get comments from cyclists and triathletes saying &#8220;YOU&#8217;RE STILL NOT RIGHT!&#8221;  If that&#8217;s how they feel about me, then I can&#8217;t imagine how other cyclists and triathletes that are trying to lose weight, make a comeback, or struggling to find time to get fit feel.  <strong>Something&#8217;s NOT RIGHT!  I am tired of feeling guilty about what I look like, because I don&#8217;t weigh 140 pounds, like some 24 year old PRO.<br />

<p>Rich Horacek, a newcomer to road racing and father of three has been paying attention and with the use of the <a title="CYCLO90 Training" href="http://cyclo-core.com/training-systems/road-and-mtb/"><span style="text-decoration: underline; color: #ff0000;"><strong>CYCLO90 Day Training System</strong></span></a>, has cut his workout time in HALF and INCREASED his Uphill Climbing Power 21-56%!</p>

<h4 style="text-align: center;">How Much Has Rich Improved Since He Started <a title="CYCLO90 Training" href="http://cyclo-core.com/training-systems/road-and-mtb/">CYCLO90</a>?</h4>
<p>Here&#8217;s the email I got from Rich back in January, after 6 weeks of CYCLO90.  I want you to NOTE that not only was his AVERAGE WATTAGE for his recent race significantly higher for the race as a whole (270 WATTS vs. 217), but he was still able to see a WHOPPING 56% JUMP in finishing power at the finish and passed 5 riders in his group and just behind the winner!  His experience will improve and next time&#8211;I&#8217;d be betting on Rich.  <em><strong>Significant for a newcomer (or anyone) in racing?  I&#8217;ll let you do the math.</strong></em></p>

<p><em>&#8220;So I took my FTP around October after doing only a couple of your HIT 30 sessions and then I took the test yesterday in the 6th week of of Cyclo90.  I am a relatively new cyclist with only 3 years under my belt but no formal training.  In fact no racing at all until 2011.  My old FTP test was done doing 20minutes all out and then 95% of that for the FTP and it was 256.  <strong>Yesterday afternoon (not when I usually train, after a stressful workday) I maintained 304 during the entire test and pretty steadily, not much up and down.  So that puts my FTP at 289!
